Practice steady, foundational full-body strength at a comfortable pace, with no need to increase load during Week 1.

This provisional plan uses conservative working defaults because the completed Kernlift Session 3 outline was not available in this checkout. These working values are not confirmed as Kernlift's completed program.

Warm-up · 4 minutes

  1. Easy marching·60 seconds

    Take easy steps and let your arms swing naturally.

  2. Shoulder rolls·30 seconds forward, then 30 seconds backward

    Keep the movement relaxed and within a comfortable range.

  3. Hip-hinge reaches·8 repetitions

    Send your hips back with a long spine, then stand tall.

  4. Supported sit-to-stands·8 repetitions

    Use a stable chair and your hands for support if needed.

    Coaching cue

    Keep your feet grounded, use the chair or another stable support for balance, and stand and sit with control.

    Substitutions

    • Use bodyweight only and a higher chair or smaller range of motion.
    • Hold a wall or stable counter for balance.
  2. 2.Dumbbell or bodyweight hip hinge

    Bodyweight or optional light dumbbells held close to your legs

    Coaching cue

    Soften your knees, move your hips back, keep your spine long, and stand tall with control.

    Substitutions

    • Practice a bodyweight hinge by reaching your hips toward a wall behind you.
    • Use one light dumbbell held with both hands instead of a pair, or use no weight.
    • Hold a stable support and use a smaller range of motion if balance needs attention.
  3. 3.Supported one-arm dumbbell row or safely held band row

    2 sets × 8 repetitions per side

    45–60 seconds after both sides; rest longer whenever needed
    Equipment
    A stable chair or counter for support; one light dumbbell or a resistance band that can be held or secured safely without an overhead anchor

    Coaching cue

    Brace one hand on a stable support, keep your back long, and draw your elbow toward your hip without twisting.

    Substitutions

    • Use a light dumbbell or a band only when the band can be held or secured safely without an overhead anchor.
    • Without a weight or band, do a slow standing shoulder-blade squeeze while holding stable support.
    • Use a smaller pulling range and keep one hand supported throughout.
  4. 4.Wall or counter push-up

    2 sets × 6–8 repetitions

    A wall or a stable counter

    Coaching cue

    Keep your body in a comfortable straight line and bend your elbows with control against a stable surface.

    Substitutions

    • Choose a wall for a more upright, easier angle.
    • Use a smaller range of motion and keep your hands on a stable surface.
  5. 5.Supported standing calf raise

    Prescription
    2 sets × 8 repetitions

    45–60 seconds between sets; rest longer whenever needed
    Equipment
    Bodyweight and a stable chair, wall, or counter for balance

    Coaching cue

    Stand tall with both hands near stable support, rise through both feet with control, and lower slowly.

    Substitutions

    • Hold the support securely and use a smaller lift.
    • Keep both feet grounded and practice gentle calf contractions if standing raises are uncomfortable.

Progression guidance

Keep effort around 5–6 out of 10 and finish each set with roughly 2–3 comfortable repetitions in reserve. Prioritize controlled repetitions; in a later session, add only 1–2 repetitions or a small amount of resistance when control and recovery both feel good.
